What short sleep actually does

Cut sleep and your hunger hormones shift within days. You get hungrier, especially for junk, and you feel less full after eating. Guys eat 300 to 500 more calories on short-sleep days without noticing. That alone erases the deficit.

Your training suffers. Less sleep means less strength, less drive, slower recovery. The session feels harder, you lift less, you progress slower.

4. Caffeine cutoff

None after 2pm. Caffeine takes six-plus hours to clear. The 4pm coffee is still in you at 10pm.

5. Alcohol honesty

A couple drinks makes you fall asleep faster and sleep worse. It wrecks the deep sleep where the recovery and the hormones happen. You don't have to quit. But if you're drinking most nights and wondering why you feel run down, that's your answer.

Cool, dark, quiet

Keep the room cool, around 18 degrees. Black out the windows or wear a mask. If your partner snores or the street is loud, earplugs or a fan. Small things. Big difference.
